Fueling

"The only time I felt a bit rough was early on the run, then I found a rhythm and settled in."
T100 London was Matt's first middle-distance triathlon, so to reduce additional stressors he chose to keep his fueling simple: a PF 30 Gel ten minutes before the swim, then a whole PF 300 Flow Gel in a Flow Bottle between his arms on the bike, and a similar strategy for the run carrying a 120g Flow Flask. That setup seemed to work well for Matt on the bike, where he fuelled at ~121g/h. However, this type of strategy only works when the remaining two of the three levers are pulled in unison. Due to falling behind on his fluid intake during the bike, he experienced some dehydration-related stomach discomfort when starting the run, which caused him to back off the carb intake, resulting in a sharp drop-off to ~37g/h. He did manage to recover his GI comfort slightly towards the second half of the run by targeting cups of water from the on-course aid stations, but still finished the race with plenty of Flow Gel left in his trisuit pocket. Backing off the carbs slightly on the bike would contribute towards a more even distribution of fuel from bike-to-run, plus some ongoing gut training would help him tolerate and use the fuel he's already carrying (rather than bring it home with him).
Hydration
Taking on board an appropriate amount of fluid and sodium is essential to maintaining blood volume and supporting the cardiovascular effort needed to perform on race day.
Whilst the absolute amount of sodium and fluid consumed per hour is important, it’s critical to consider these in relation to each other. This is known as 'relative sodium concentration' and it’s expressed in milligrams per litre (mg/L). How much sodium you’re taking in per litre of fluid is more important than the absolute amount taken in per hour.

Sweat sodium concentration (mg/L) is largely genetically determined and remains relatively stable. Knowing how salty your sweat is enables you to replace a good proportion of your sweat losses, which can range from 200-2,000mg/L.
Whilst Matt's losses are on the moderate side, getting his hydration strategy right is still crucial when it's hot and/or humid as his higher sweat rate in these conditions can result in significant net losses over the duration of a race.

"I know I under-hydrated as I sort of forgot to grab my bottles behind the saddle. My swim and bike felt brilliant, and it wasn't until the run when I started to suffer as a result of not drinking much on the bike."
Matt’s hydration has the biggest room for improvement going into his next race. He rode the whole 80km bike leg and only drank ~600ml of PH 1000 (Tablets), but had 2 x 750ml bottles behind his saddle. With his sweat rate estimated to have been between 0.7-1.2L per hour during the race, drinking ~267ml/h for the bike will likely have seen him well down on fluid before he'd run a step. His own summary nails it: he felt great through the swim and bike and only started to struggle on the run, where the water at the aid stations "resurrected" him. That points to the low fluid on the bike, rather than the fuel, being what upset his stomach early on - as soon as he started drinking properly, his stomcah settled and he found his rhythm. The cause looks practical rather than physiological, which is encouraging. His bottles were mounted behind the seat and were a faff to reach at race pace. So, the most valuable change he can make is simply a setup he'll actually drink from on the move.
The relative sodium concentration of his drinks across the race was a little low given he's a moderately salty sweater. But if he'd managed to drink some of the bottles of PH 1000 he carried round London on his bike, his average intake would likely have been closer to what we'd recommend. So, by tackling the bigger issue at play, the *amount* he drank, he will likely avoid the volume-deficit dehydration which caused his stomach discomfort.
Caffeine
Beyond the Three Levers of Performance (carb, sodium and fluid), caffeine is one of only a few substances that is proven to improve performance for most endurance athletes as it can help stave off mental and physical fatigue.
Consuming caffeine in the hours before the start may have increased perceived energy levels
Matt raced without caffeine and didn't feel like he missed it. It can give a significant performance boost, but it doesn't suit everyone and the decision to use it should be on an individual basis. He'd had stomach trouble with caffeine in the past, so after talking it through with PF&H Sports Scientist, Minty, he chose to leave it out for this race - a sensible call given how much of his day already hinged on his gut. If he wants to revisit it down the line, we’d recommend he reintroduce it gradually at a low dose in training, building towards 3-6mg/kg of bodyweight drip-fed across the bike and run only once he's confident it sits well.

“I’m so pleased with my first go at this distance. If you’d have asked me 12 months ago to rate this performance I’d have given it a 12 out of 10! I would have liked to be more even on my run pacing, but I learned a lot from this and it can only get better.”
“For a first go at the distance this was a really well-managed race - Matt paced his swim and bike to his predicted splits and ran his way to a solid finish time. The biggest gain for next time is a simple one: drink more on the bike. That should let him hold his pace from the start of the run and absorb the carbs he's already taking on, which should sort the early-run stomach trouble at the same time. Moving his bottles somewhere he'll actually reach them and spreading out his fuel intake across the bike and run, will help him achieve a quicker, more comfortable race for sure.”
